Training and performance
Endurance, pace, and recovery for amateur runners
Build a steady aerobic base at a conversational pace, introduce intervals gradually, and protect sleep and recovery days. These are the habits that carry runners from one distance to the next.
Aerobic base
Most weekly running should feel conversational. This steady effort builds the cardiovascular endurance that all distance progression depends on.
Threshold pacing
Introduce faster efforts gradually, one session at a time. Short intervals raise your comfortable pace without pushing fatigue too early.
Active recovery
Easy days, sleep, and hydration are part of the training plan. Recovery is where your body adapts to the work you have done.
Weekly method
A three-day weekly routine
Day 1: Base mileage
An easy run at conversational pace, building total volume gradually over the week.
Day 2: Quality intervals
Short, controlled intervals with full recovery between efforts. Keep the number of hard sessions low.
Day 3: Rest or easy
A rest day or a short, very easy run. Sleep and hydration carry most of the adaptation work.
